You want to climb faster. You look at the math of watts per kilogram, and the easiest variable to change seems to be the denominator. You decide to drop three kilos.

You cut your portions, skip the carbs at dinner, and ride on water. For the first week, the scale moves. Then Tuesday arrives. You have 4 x 10 minutes at threshold. Ten minutes in, your legs are empty. Your heart rate is high, but your power is 20 watts below target. You finish the session in zone 3, completely depleted.

By the end of the month, you are two kilos lighter. But your functional threshold power (FTP) has dropped by 15 watts. Your W/kg ratio hasn't improved. You are just a smaller, slower cyclist.

This is the caloric deficit trap. General weight loss advice treats exercise as a generic mechanism to burn calories. But cycling performance is strictly tied to glycogen availability. If you starve the system, the system protects itself by reducing output. To lean down as an endurance athlete, you do not just eat less. You periodize your fuel.

The math of body recomposition

Your goal is not weight loss. Your goal is fat loss while preserving muscle tissue and aerobic capacity.

General diets fail cyclists because they prescribe a static daily deficit. If your maintenance calories are 2500, a standard diet app tells you to eat 2000 calories every day. But your energy expenditure is not static. On a rest day, you burn 2000 calories. On a three-hour ride day, you burn 4000.

If you eat 2000 calories on that ride day, you are in a 2000-calorie deficit. Your body responds to this massive acute energy shortage by breaking down muscle tissue for amino acids, shutting down non-essential recovery processes, and severely blunting your ability to produce high-end power.

The Triaperformance methodology approaches daily nutrition differently. We do not set an arbitrary daily calorie goal. We set a macro framework that adapts to the day's training load.

Carbs are king. They are the only fuel source that can sustain threshold and VO2 max efforts. If you restrict them when the work demands them, the work degrades.

Fuel the work, starve the rest

Periodized fueling means matching your carbohydrate intake to the specific metabolic demands of the session you are about to do.

The hard sessions: Fully fueled

Threshold intervals, VO2 max repeats, and hard group rides require high glycogen availability. You cannot execute these sessions effectively in a depleted state. If you try, you simply accumulate fatigue without delivering the necessary training stimulus to your cardiovascular system.

Pre-session: Consume 1 gram of low-fiber carbohydrates per kilogram of body weight in the hour before you start. Avoid fat and protein here unless the session is hours away, as they slow down gastric emptying.

In-session: Start at 60 grams of carbs per hour. For cycling, you must train your gut to tolerate higher amounts, pushing toward 100 to 120 grams per hour for long, hard rides. Dissolve this in your bottles.

By fueling the hard sessions aggressively, you ensure the numerator in your W/kg equation — your power — stays high. The caloric deficit required for fat loss does not happen during this window. It happens later in the day, or on your easy days.

The easy sessions: Strategic depletion

Zone 1 and low Zone 2 rides are fueled primarily by fat oxidation. Because the intensity is low, your body does not require immediate, large doses of glucose to sustain the effort.

Fasted training is useful here. Riding for 60 to 90 minutes at an easy aerobic pace before breakfast encourages your body to utilize fat stores. However, fasted training is strictly for easy aerobic work. If the session includes even a single tempo interval, you must fuel it.

Even on easy days, zero calories is not a strict rule. Caffeine and a small amount of carbohydrates can rescue a flat 60-minute Zone 2 day. If taking 30 grams of carbs gets you out the door and keeps the pedals turning efficiently, it is a better outcome than skipping the ride because you felt lethargic.

Why strength training is non-negotiable

When you place the body in a caloric deficit, it looks for tissue to break down for energy. If you are only riding a bike, your body has no physiological reason to hold onto upper body muscle, or even excess lower body mass that isn't actively being recruited for high-torque efforts.

Lifting weights provides the mechanical tension necessary to signal the body to retain muscle tissue. If you lose 4 kilos of body weight but 2 kilos of that is muscle, your threshold power will drop, and your real-world performance will suffer.

This is why every cycling weight loss training plan we write includes integrated strength work. The volume of the lifting is modulated so it doesn't leave your legs too heavy to execute your primary bike workouts.

Troubleshooting the gut

As you increase your carbohydrate intake on the bike to protect your training quality, you may encounter gastrointestinal distress. Post-ride diarrhea or bloating is common when athletes first try to push past 60 grams of carbs per hour.

This is a mechanical issue, not a sign that carbs are bad for you. It comes down to two variables: product tolerance and concentration.

If you experience GI issues, first check your concentration versus your intake rate. If you mix 90 grams of carbohydrate powder into a 500ml bottle and drink it in 45 minutes without consuming additional water, the solution in your gut is too concentrated. It will draw water from your body into your intestines, causing distress. You must either dilute the mix with more water or slow down your consumption rate to match the hour.

Will it happen during a race or a hard group ride? Yes, if you haven't tested it. That is exactly why we train the gut during the specific, hard sessions in these plans.

The calorie counter's objection

The most common pushback to this methodology is based on basic thermodynamics. "A calorie is a calorie. If I burn more fat by riding fasted every day, and I eat fewer calories overall, I will lose weight faster."

The first part is true. If you ride fasted, a higher percentage of the calories you burn during that specific hour will come from fat. But fat loss is dictated by your total energy balance over weeks, not the specific fuel used during a 60-minute ride.

If you ride fasted every day, and chronically under-fuel your intervals, your power output drops. A threshold interval done at 220 watts burns significantly less total energy than a threshold interval done at 260 watts. Over a month, the athlete who fuels their hard sessions performs more total work, stimulates more muscle retention, and burns more total energy than the athlete who starves themselves.

You can starve your way to a lighter body weight. But if you want to be a faster cyclist, you have to eat the carbs, hit the watts, and let the deficit happen in the background.
