Buying a training plan for a long-distance triathlon on the internet takes two minutes. Absorbing the volume of that plan takes half a year of your life. Finishing the race without walking the final 13.1 miles (21 kilometers) requires those two elements to align from day one.

Platforms like TrainingPeaks or MyProCoach offer generic structures that operate on a statistical standard. They hand you a 24-week roadmap where volume scales up linearly. The problem with linear progression is that it ignores your starting point. If your baseline is too low, the ramp rate will break you before week 12.

The Load Rule: The Math Behind Your Fitness

Endurance training is not a mystery of feelings. It is a math problem. Every session you complete generates a Training Stress Score (TSS). The average of that stress over the last 42 days determines your Chronic Training Load (CTL), commonly known as your fitness level.

To stand on the start line of a full-distance triathlon ready to compete, you need a CTL between 90 and 110 points. That equates to sustaining 12 to 15 hours of weekly training during the specific phase.

The human physiological limit for safely increasing that load is 3 to 5 CTL points per week. If you try to push your load at a rate of 7 or 8 points per week, your risk of bone injury or overtraining spikes above 60 percent.

The math is straightforward: If your target CTL is 100 and your current CTL is 40, you have a 60-point gap. At a safe rate of 4 points per week, you need 15 weeks of perfect building, excluding mandatory recovery weeks and the final taper. That is why a real long-distance plan lasts 22 to 24 weeks.

The Entry Requirement

You cannot start a full-distance plan from the couch. If you are going to subject yourself to a 24-week block, you need a demonstrable base volume on day one.

For our plans, the load rule requires that in the 8 weeks prior to starting, you have sustained a minimum of 7 to 9 weekly hours across all three disciplines, with no injury interruptions. If your current volume is 4 hours a week, your priority is not a full-distance plan. It is a 12-week aerobic build block at the half-distance level.

Periodization: How 24 Weeks Are Divided

The second problem with generic plans is effort monotony. They assume accumulating hours at a steady pace is enough. Our periodization rule divides the plan into phases with isolated physiological targets, using the 80/20 polarized model.

Eighty percent of your annual volume must happen below your first ventilatory threshold (VT1)—an effort where you can hold a fluid conversation. The remaining 20 percent happens at high intensities, well above your race pace.

In a long-distance triathlon, the run happens entirely in low to mid zone 2. There are no sprints. There are no surges. Training in zone 3 (continuous tempo) during your long endurance sessions is the most expensive mistake you can make. It generates high peripheral fatigue that ruins key sessions the following week, but delivers no superior aerobic benefit compared to zone 2.

Base Phase (Weeks 1 to 8)

The goal is to increase mitochondrial capacity and capillary density. Volume goes up, but intensity stays low. Ninety percent of the work is purely aerobic. This is the time to condition your tendons to the repetitive impact of running and to dial in your aerodynamic position on the bike.

Build Phase (Weeks 9 to 17)

Overall load stabilizes and we begin manipulating intensity. Threshold run intervals and Sweet Spot bike work appear. The objective is to push your thresholds up so your zone 2 (your race pace) becomes mechanically faster against the same metabolic cost.

Specific and Peak Phase (Weeks 18 to 21)

Volume hits its maximum. Long weekend workouts become race simulations. You practice nutrition under fatigue and define your target numbers. High intensity drops to make way for sustained blocks at race pace.

Tapering (Weeks 22 to 24)

Volume drops drastically—up to 40 percent in the final week—but workout frequency is maintained. The goal is to shed accumulated fatigue without losing muscle tension.

A Note on Metrics: Why We Require Power

All full-distance plans in our catalog prescribe the bike segment based on power. We do not offer versions guided solely by heart rate or speed for this distance.

The reason is physiological. In a 5- to 7-hour effort on the bike, cardiac drift is inevitable. Dehydration, rising core temperature, and muscle fatigue will push your heart rate up by 10 to 15 beats per minute toward the end of the ride, even if your mechanical output remains identical. If you pace by heart rate, you will drastically reduce your speed in the final hour to keep your heart rate in zone. Power measures actual work, free from thermal or emotional bias.

The Real Volume of a Peak Week

Before choosing a plan, you must visualize the hardest point in the process. In week 19 or 20, a typical age-group athlete faces this structure:

This equals 14 to 16 hours of actual training. You must add transit, gear preparation, and recovery to that number. It is a part-time job.

The Long Run Limit: In our plans, the long run rarely exceeds 2.5 hours. Running 3.5 or 4 hours in training to "simulate the marathon" is a destructive mistake. After 150 minutes, the aerobic benefit flatlines, but tissue damage and the risk of micro-tears grow exponentially. An Ironman marathon is run on cumulative general endurance, not on a suicidal session in week 18.

The Strength Factor

Triathlon does not build muscle mass; it consumes it. The repetition of technical movements for hours generates muscular imbalances. A weak gluteus medius or an inactive posterior chain translates to lower back pain at mile 75 (120 kilometers) on the bike, or iliotibial band syndrome during the marathon.

If you have gym access and are willing to dedicate two extra 45-minute sessions a week, integrating strength training is non-negotiable. We are not talking about 20 repetitions with low weight. We are talking about neuromuscular recruitment: high weights, 3- to 5-rep ranges, heavy squats, and deadlifts. This improves running economy and delays peripheral muscle fatigue.

The Counterargument: "I Know Someone Who Finished Training 8 Hours"

There is always an isolated case. A club mate who finished the distance training less than 9 hours a week, never looking at their CTL, without a power meter, following a free plan downloaded from a forum.

It is a common argument and statistically true: it is possible to survive a long-distance triathlon on minimal volume if you have resilient genetics, highly refined swim technique, or a two-decade athletic history that gives you a massive aerobic base.

But surviving is not competing, and the 17-hour cutoff allows for many hours of agonizing walking. Training 8 hours a week gets you to the start line with a CTL of 55 or 60. Physiologically, your body lacks the mitochondrial density to process fat as fuel at the required speed for 12 hours. Glycogen stores empty by the fourth hour on the bike, your gastrointestinal system shuts down, and the marathon turns into a medical survival march.

The purpose of committing to 24 weeks of structured training, respecting load and periodization, is not simply to cross the finish line before they turn off the lights. It is reaching T2 knowing exactly what pace you are going to run, maintaining mechanical posture at mile 18 (30 kilometers) of the marathon, and crossing the finish arch feeling you executed the plan you worked half a year for.
