The US is seeing an obvious expansion in marathon running. Races like New York City, Chicago, and Boston sell out months before the start line. With the increase in finishers comes a proportional increase in injuries. The amateur runner is highly active, but often builds volume reactively, without a data foundation or structured periodization.
The result is mathematical. A 4-hour marathon requires about 40,000 steps. Each step returns an impact of two to three times your body weight. If your bone and tendon structure has not been exposed to this load gradually, the tissue fails. Shin splints appear at week 8. A stress fracture appears at week 12.
Training for 42.2 km (26.2 miles) does not require you to run 100 kilometers (62 miles) a week if you are a beginner. It requires you to understand how fatigue works and how to distribute the load without exceeding your absorption capacity.
The fundamental rule: fatigue is your limit
For those figuring out how to train for a beginner marathon, the volume ceiling is not the free time on your calendar. It is mechanical fatigue. If you run between 4 and 6 times a week, the impact on the asphalt dictates the rules of the game.
In a well-constructed marathon block, the week follows a clear and non-negotiable pattern. You will have two quality sessions (intensity), separated by very easy runs. The third quality session in the week is the long run itself, which, in specific marathon blocks, includes fractions at your target race pace.
Everything else in your week serves a single purpose: adding time under tension without accumulating irreversible muscle damage. This is where most plans fail and where most runners get injured.
The moderate pace trap (Zone X)
The most common mistake in building volume is not running too many miles. It is running the right miles at the wrong intensity.
You have a schedule calling for 12 km (7.5 miles) easy. You leave the house, feel good, the weather helps, and your pace drops by 15 seconds per kilometer (about 24 seconds per mile) naturally. You finish the workout breathing hard, but intact. It feels like a good run, but physiologically you just sabotaged your week.
We call this range Zone X — the upper half of your zone 2 or lower zone 3. It accumulates significantly more fatigue than low zone 2, without delivering practically any additional aerobic benefit in return. You did not build base and you did not generate enough stimulus to raise your lactate threshold.
When the Sunday long run arrives, your legs are already carrying the systemic cost of those "easy runs" that were too fast. Chronic fatigue masks your ability to perform. If your plan calls for two hard sessions a week, the rest of the volume must be done in low zone 2. No exceptions.
The math of progression blocks

The standard is a four-week block: three weeks of increasing load (build) followed by a recovery week. During the recovery week, volume drops drastically, allowing fatigue to fall faster than fitness. It is this window that allows the body to dissipate stress and absorb the work performed.
The age rule (50+): For athletes over 50, the fatigue time constant in the physiological model is different. Mechanical recovery takes more time. For this group, we strictly use a pattern of 2 weeks of build to 1 week of recovery. Ignoring this break guarantees a muscle injury before the race.
There is a technical detail about the recovery week: it must be earned. If an athlete only executed 50% of the programmed volume in a build block due to travel or lack of time, the recovery week is canceled. The actual load did not generate enough fatigue to justify the drop in volume.
The shift in focus: from polarized to pyramidal
The general philosophy of endurance training is polarized: 80% of the volume at low intensity (zones 1 and 2) and 20% at high intensity (above threshold). Early in a marathon cycle, you will see VO2 max workouts and short intervals. The goal is to raise your fitness ceiling.
However, as the race approaches — specifically in the last 6 to 8 weeks — the model changes. It stops being strictly polarized and becomes pyramidal. Extreme zone 4 and 5 work is set aside. The intensity focus shifts almost entirely to zone 3 and threshold. You start training the specificity of the race: sustaining marathon pace with running economy.
Strength training is not optional
In any seriously structured plan for amateur runners, strength work is non-negotiable. For a runner to sustain a cycle reaching 60, 70, or 90 km (40 to 55 miles) a week on asphalt, the muscle must act as a primary shock absorber, protecting the bone and tendon.
The protocol requires heavy strength sessions. The focus is on the posterior chain (hamstrings, glutes), quadriceps, and calves. If your weekly schedule collapses and you have to choose between a 45-minute easy run or your 45-minute gym session, you cut the run. Strength sustains the rest of the plan.

If you are unsure between heart rate and pace, the rule is simple: pace does not know if you slept poorly, if it is hot, or if you are stressed. Heart rate knows. The exact distribution of a week

That is absolutely true. The human body is an impressive adaptation machine and is perfectly capable of surviving a lot of abuse. You can cross the finish line of a marathon with a bad plan, or with no plan at all.
What you cannot do is run the entire race. You cannot maintain your mechanical posture past kilometer 30 (mile 18). You cannot avoid systemic collapse at kilometer 35 (mile 21), and you definitely cannot walk downstairs facing forward the following Monday.
Finishing the race crawling or walking the last 10 kilometers (6 miles) is not the goal of a structured training program. Training for a marathon is not a blind survival test; it is a physiological engineering project. Build your base respecting the load steps. Respect your mechanical volume ceiling. Do the strength work and keep your easy runs in the correct zone. Race day is simply the mathematical execution of what you built and absorbed over the previous four months.
