Our methodology follows a polarized model: 80% of your volume is done at low intensity (Zones 1 and 2) and 20% at high intensity. When the race approaches, the distribution shifts slightly to focus on specific race pace (high Zone 3 and low Zone 4), but the aerobic base never disappears.

Easy runs build the capillarity and mitochondrial density that allow your body to clear lactate faster. During the summer, when you are frequently running in 85°F (28°C) heat and high humidity, your cardiac effort spikes. If you don't discipline your pace on easy runs, they stop being aerobic.

Understand your recovery pace: if your 5K pace is 5:00/km (8:00/mile), your easy run should be done at 6:15/km (10:00/mile) or slower. Adding strides at the end of these easy runs—4 to 6 relaxed 15-second accelerations, without forcing it—is non-negotiable. This maintains neuromuscular tension and stride efficiency without generating central fatigue.

The two weekly quality sessions

A structured 5K plan concentrates stress on two days of the week. The rest is active recovery and base building. For an amateur runner, two hard sessions are the ceiling of what the body can absorb before the risk of injury skyrockets.

1. Threshold Work (Sustain)

This is the session that builds the engine. The goal is to run exactly on the line where lactate production and clearance are balanced. This teaches the body to tolerate race intensity for longer.

Progression is achieved by extending the time at intensity, not by running the intervals faster. If you run the 1,000m repeats at 105% of your threshold, the session stops being threshold work and starts generating a type of fatigue that compromises the rest of your week.

2. VO2 Max Work (Speed)

The second session focuses on the aerobic ceiling and running economy. These are short intervals, running slightly faster than your target 5K pace, with enough recovery to maintain perfect technique.

The focus here is muscular recruitment. You are teaching your legs to turn over quickly in a relaxed manner. Trying to jog the recovery in this specific session usually drops the speed of the main intervals, which defeats the entire purpose of the workout.

Periodization: Build, Absorption, and Age

The Counter-Argument: "I just want to run a 5K, I don't need this much structure"

It’s a fair objection. If your goal is simply to put on your running shoes, leave the house, run 5 kilometers however you can, and come back, you really don't need periodization, 30-minute tests, or to know what a polarized training model is. Running three times a week at whatever pace you feel like will get you to the finish line.
