Threshold training has two main formats. The traditional approach calls for a continuous block of 20 to 30 minutes. The modern school of thought, popularized by the Norwegian method, asks you to break that same effort into short repetitions of 400 to 1000 meters with minimal rest.

Both formats target the exact same physiological marker: your threshold. The difference isn't in what you are trying to improve, but in how long you can sustain the stimulus before fatigue degrades the quality of the session.

The central problem of threshold work is that it isn't an indefinitely sustainable pace. You generate lactate at the exact same rate you clear it. It's an unstable equilibrium. If you push just 2% too hard, lactate accumulates, your heart rate spikes, and the session turns from an aerobic stimulus into an anaerobic drain that ruins your recovery for the rest of the week.

This article details the physiological mechanics of both formats, how they interact with your training zones, and when exactly you should program each one during your training block.

The problem with the continuous block: cardiac drift

A continuous 30-minute tempo at 95-100% of your threshold is the classic middle-distance session. When it goes well, it is the stimulus that pushes your threshold up the most. When it goes poorly, it is wasted time.

The biggest risk of the continuous format is cardiac decoupling (often called cardiac drift). You start running at your target pace. For the first 15 minutes, your heart rate stabilizes just below your LTHR (lactate threshold heart rate). But around minute 18, your core temperature rises. Your blood plasma volume drops due to sweating. To maintain the exact same pace, your heart has to beat faster.

By minute 25, you are still running at the same pace, but your heart rate has crossed the line. You are no longer working in your target zone. You are just accumulating residual fatigue that will drag into your next quality session.

The Zone Y Trap

In our 7-zone model (1, 2, X, 3, Y, 4, 5), we specifically separate Zone Y. It is the buffer range that acts as the floor of what most generic training plans call Zone 4.

We separate it for the sake of efficiency. Training in Zone Y feels hard and generates fatigue, but it doesn't guarantee genuine threshold adaptations because you fall just one step short of the necessary stress point. Threshold isn't a precise mathematical line; it's a moving band. If you aim right at the bottom edge, you risk missing the stimulus entirely.

If you head out for a continuous 30-minute tempo and the fear of blowing up makes you run 3% slower, you fall into Zone Y. You paid the physical cost of a hard session, but you walked away with an aerobic benefit you could have achieved with far less damage.

The fractional solution: micro-intervals

Micro-intervals take those 30 minutes of work and chop them into pieces. For example, instead of 30 continuous minutes, you do 10 reps of 3 minutes (roughly 1000m or 0.6 miles for many runners) with 45 to 60 seconds of recovery.

The rest period isn't there for you to fully recover. It is there to reset the physiological clock on your cardiac drift.

The objective of the short rest is to manage core temperature and heart rate, not lactic acid.

By pausing for 45 seconds, your heart rate drops by about 15 to 20 beats. When you start the next repetition, it takes almost a full minute for you to hit your LTHR again. This allows you to accumulate a larger total volume of work at your target speed without crossing the red line.

With a continuous block, an amateur runner can rarely sustain more than 30 minutes of clean Zone 4 work. With micro-intervals, that same runner can easily accumulate 40 or 45 minutes of time-in-zone in a single session.

The hierarchy of metrics in short repetitions

If you are going to use micro-intervals, heart rate ceases to be your primary execution metric. Your pulse has a natural lag of 60 to 90 seconds in response to an intensity change.

In 400m repetitions (which take between 80 and 120 seconds), your heart rate will only reach the target zone as you are finishing the interval. If you sprint to force your heart rate up faster, you will end up running in Zone 5, ruining the entire purpose of the session.

The hierarchy of execution in running is: power > pace > heart rate. Micro-intervals are run by looking at power (if you use Stryd or similar) or pace. Heart rate is used after the fact to analyze cardiac decoupling at the end of the session, not to regulate effort in real-time.

When to program each format

Neither format is inherently superior in a vacuum. Periodization dictates which tool to use depending on the phase of your training block and your specific profile as an athlete.

The rules of execution

Regardless of which format you choose, threshold sessions demand strict discipline in execution. They are the easiest sessions to ruin through over-enthusiasm.

If the workout calls for 5x1000m at 100% of threshold, and you run the first rep at 106% because you feel fresh, you just turned an aerobic workout into an anaerobic one. The lactate accumulation from that single rep will alter the chemistry of the entire session. You will finish the last two intervals dragging your legs, forcing your mechanics, and requiring an extra 48 hours to recover.

Rate of Perceived Exertion (RPE) must be controlled. A well-executed threshold session ends with the feeling that you could have done one or two more repetitions at that exact same pace. If you end up collapsed on the ground, you went out of zone.

For continuous blocks, the golden rule is controlling the first half. The first 10 minutes of a 30-minute tempo should feel moderate, almost too controlled. The real threshold work begins at minute 15. Save your effort so you can sustain the second half without your form falling apart.

The counter-argument: race specificity

The most common argument against micro-intervals is an obvious one: "On race day, there are no 45-second breaks. You have to run continuously."

It is a valid argument, but it confuses the purpose of training with the purpose of racing. The goal of a threshold session on a Tuesday morning in the middle of a build block is not to prove that you can run the distance. The goal is to force a specific cellular adaptation: increasing mitochondrial density and improving your lactate clearance rate.

Those adaptations happen through accumulated time in the correct physiological zone. If a continuous tempo allows you to spend 20 minutes in Zone 4 before cardiac drift pushes you into Zone 5, you got 20 minutes of stimulus. If a 15x400m session allows you to accumulate exactly 35 minutes in Zone 4 without generating excessive central fatigue, you just built a bigger engine.

Mental toughness and tolerance for continuous discomfort are necessary skills. But they are sharpened in the final 20% of the plan, close to race day, using extensive continuous blocks. During the other 80% of the year, your priority is to build the largest aerobic capacity possible at the lowest possible fatigue cost. And for that math, breaking up the effort is usually the most efficient tool at your disposal.
